If you’re moderately active, working out 3-5 days a week, you would multiply your BMR by 1.55:

  • TDEE = 1780 × 1.55 = 2,759 calories/day

This number, 2,759 calories, represents the amount of energy you need to maintain your current weight considering your activity level.

Step 3: Adjust for Your Goals

Now that you know your TDEE, you can adjust it depending on your goals:

  • To Build Muscle: Aim for a caloric surplus by adding 250-500 calories to your TDEE. For example, if your TDEE is 2,759 calories, you would aim to eat between 3,009 and 3,259 calories per day.
  • To Lose Fat: Create a caloric deficit by subtracting 250-500 calories from your TDEE. Using the same TDEE example, you would aim to eat between 2,259 and 2,509 calories per day.

Monitoring and Adjusting

After calculating your caloric needs, it’s crucial to monitor your progress. Start by tracking your food intake and your body changes (like weight and muscle gain). Use an app like MyFitnessPal to make this easier. Weigh yourself regularly and track your body measurements, not just your weight. If you’re gaining too much fat along with muscle, or if you’re not gaining weight at all, adjust your calorie intake accordingly.
